WOD: 1) Clean and Jerk: 20 minutes to Establish a 1RM Use this time to build up to a 1RM Clean and Jerk for the day. This should be done as a Squat Clean and Split Jerk. Take as many attempts as needed and rest as needed between sets. 2) Clean and Jerk: 1 Rep EMOTM x 10 sets @ 80% of today’s Max These should all be full Squat Cleans and Split Jerks. Don’t go any heavier than 80%, grease the groove, get comfortable with the movement. 3) 10 minute AMRAP: 10 Burpees 10 Ring Rows Extra Work: 4) Face Pulls: 100 not for time Break this in to as many sets as needed, rest as needed between sets. This is a reminder that Athlete Contracts are due August 1st. August 1st our pricing will be going up, if you have not filled out an athlete contract you will not be considered a current member, and will not be grandfather into the current pricing structure. You can print the athlete contract out yourself or there is a stack of them at the front desk that you can fill out and leave at the front desk. Games Week Class Schedule 7/19-7/21

As most if not all of you know, Dani and myself are heading out to the CrossFit Games this coming Friday, the 18th. Mat is competing as well as Kristi, so we hope you are able to get some time in front of the computer to watch, yell, cheer, and scream. Betsy is also going to spectate and support our amazing athletes. With that said, that leaves our coaching staff, well, very understaffed. We’ve done our best to keep the gym open as much as possible and have only had to cancel a few classes. Please look below and be mindful of the classes that are cancelled. Class: 1) Back Squat: 5 @ 40%, 5 @ 50%, 5 @ 60% + Additional Load Warm-up as needed. Rest 90-120 seconds between sets. Additional Load should be weights from Cycle 2 and Cycle 3, it should be the same load as last week.  2) Front Squats: 3 sets of 8 Warm-up as needed. Rest 90-120 seconds between sets. Goal is heavier than last cycle. 3) EMOTM for ALAP: 5 Power Cleans 135/95 10 Wall Balls 20/14 20 Double-unders Post Class: 4) Triple-unders: 10 minutes Practice If you don’t have proficient Double-unders then work on them. 5) Glute Ham Raise: 5 sets of 5 Rest 90 seconds between sets.
